What's in the PDF.

Hyrox Build, 12 weeks

Race-pace bike, run threshold, sled push tolerance, burpee broad jump, full event simulation in week 11.

Tactical / First Responder, 8 weeks

Shift-aware programming. Three-day base + two-day fallback when the schedule breaks. Built for unpredictable cardiac demand.

Hybrid Endurance + Strength, 12 weeks

Z2 + threshold endurance carry alongside compound strength progression. The block Edwin runs with most of his current athletes.

Masters Strength 40+, 16 weeks

Tendon and connective tissue first, plate progression second. Recovery between sessions weighted higher than load.

Postpartum Return to Lifting, 16 weeks

Pelvic floor and breath sequencing weeks 1-4. Reintroduce compound work weeks 5-12. Full return by week 16.

Return from Injury, 12 weeks

Cleared by the medical team first. Then this block: rebuild range of motion, then load tolerance, then power.

Foundations, 8 weeks

For the brand-new athlete. Movement quality only for the first 4 weeks. Loading enters week 5 when patterns are stable.

Strength Peak, 8 weeks

For the athlete chasing a one-rep max in a specific window. Volume tapers as intensity climbs. Heavy days in week 7.

Conditioning Block, 6 weeks

Three energy systems trained in rotation. Built to layer onto any strength block without breaking the lifter.

Race Prep, 10 weeks

Generic 10K to half-marathon framework. Adjust for distance. Includes the taper structure Edwin defends with every athlete.

About the author.

Edwin Grant trained hybrid athletes for six years before building Marrow. These ten templates are the working library his coaches use today. They are not theoretical. They have been run by hundreds of athletes.

"Every coach I respect has their own version of these. I'm just giving you mine to start with. Run them, modify them, build on top of them. Make your own. That's the whole point."

Edwin Grant, founder of Marrow
